Your legs and glutes are the biggest muscles in your body, and they power almost everything you do: walking, running, climbing stairs, picking up kids or carrying heavy bags. Training them regularly is one of the best things you can do for your strength, confidence and long-term health.
Why leg day matters for women
- Stronger everyday movement. Squats and lunges train the exact movements you use all day.
- Better balance and stability. Single-leg exercises strengthen the small stabilizing muscles around your hips, knees and ankles.
- Bone health. Strength training is one of the best ways to support bone density, which matters more for women as we age.
- Glute strength. Strong glutes support your lower back and help you run, jump and lift with better form.
- Confidence. There's nothing like hitting a new personal best on squats.
A 30-minute lower-body workout
Warm up for 5 minutes with bodyweight squats, leg swings and glute bridges. Then do 3 rounds of the following, resting 60 to 90 seconds between rounds.
- Goblet squat: 10 to 12 reps. Hold a dumbbell or kettlebell at your chest.
- Reverse lunge: 10 reps per leg. Stepping back is easier on the knees.
- Romanian deadlift: 10 to 12 reps. Hinge at the hips with a flat back.
- Banded glute bridge: 15 reps. Loop a booty band above your knees and press out.
- Banded lateral walk: 10 steps each way.
- Calf raises: 15 to 20 reps.
Finish with 5 minutes of stretching for your hips, hamstrings and quads.
How to progress
When the last 2 reps of each set feel easy, add a little weight, a few more reps or a heavier band. Aim for one or two lower-body sessions a week, with a rest day for your legs in between.
What to wear
Choose squat-proof high-waist leggings that stay put and a comfortable sports bra. If you're new to lifting or have knee, hip or back pain, consider a session with a qualified trainer or physical therapist to check your form.
